Profile: 30-year-old man, 75 kg, 178 cm, moderately active, goal = fat loss.

Step 1 — factor. Fat-loss range is 1.6–2.2 g/kg. "Moderately active" sits at 55% of the range: 1.6 + (2.2 − 1.6) × 0.55 = 1.93 g/kg. No age adjustment.

Step 2 — daily protein. 75 kg × 1.93 = ≈ 145 g/day (range 120 g minimum to 165 g upper).

Step 3 — per meal. Across 4 meals: 145 ÷ 4 = ≈ 36 g per meal.

Step 4 — calories & macro. 145 g × 4 = 580 kcal from protein. With a TDEE of ≈2,660 kcal (BMR 1,718 × 1.55), protein is about 22% of calories.

Why a range, not a single number? Protein needs aren't a razor-thin target. Anywhere inside your range supports your goal; the "optimal" figure is a sensible middle point. Eating a bit more protein is rarely harmful for healthy kidneys, while eating too little is the more common mistake.

Why protein matters

Protein is the structural and functional backbone of the human body. Beyond building and repairing muscle, it forms enzymes, hormones, antibodies, transport molecules, and the collagen in skin, bone, and connective tissue. Unlike fat and — to a lesser degree — carbohydrate, the body has no dedicated storage depot for protein, so a steady daily supply of dietary amino acids keeps these processes running.

Nine of the twenty amino acids are "essential," meaning you must obtain them from food. Protein is also the most satiating macronutrient per calorie and carries the highest thermic effect of food — your body burns roughly 20–30% of protein's calories just digesting it, versus 5–10% for carbs and 0–3% for fat. That combination is why adequate protein makes almost every fitness and body-composition goal easier.

How much protein do you actually need?

The official RDA of 0.8 g/kg was set as the minimum to prevent deficiency in sedentary adults — not the amount that's optimal for active people, aging adults, or anyone trying to change their body composition. Decades of research since then consistently point higher.

Protein for muscle gain

Building muscle requires two things working together: a training stimulus and enough amino acids to support repair and growth. Research places the effective ceiling for most trainees around 1.6–2.2 g/kg per day; a landmark meta-analysis found benefits to muscle gain plateaued near 1.6 g/kg, with a bit of headroom to 2.2 for lean, hard-training individuals. Total daily intake and progressive overload matter far more than any single "anabolic window."

Practical tips: eat in a slight calorie surplus (about 250–500 kcal/day) when bulking, distribute protein across 3–5 meals, and include a protein-rich meal within a few hours of training. Leucine — abundant in dairy, eggs, meat, and soy — is the amino acid that most strongly triggers muscle protein synthesis.

Protein for weight loss

Protein is the dieter's best friend for three reasons: it preserves lean muscle in a calorie deficit, it's the most filling macronutrient so you eat less overall, and its high thermic effect slightly raises daily energy burn. During fat loss, keeping protein at the higher end (1.6–2.2 g/kg, or up to ~2.4 g/kg of goal weight for very lean people) protects the muscle you've built and keeps hunger manageable.

A common error is slashing calories and protein together — you lose weight, but a large share is muscle, which lowers metabolism and leaves you "skinny-fat." Anchor each meal around a protein source, then fill the rest with vegetables and appropriate carbs and fats.

Protein for athletes

Endurance athletes are often surprised they need more than the RDA — sustained training increases amino-acid oxidation and repair demands, landing most in the 1.2–1.6 g/kg range. Protein for seniors & healthy aging

After about age 50, muscle becomes more resistant to the muscle-building signal from protein — a phenomenon called "anabolic resistance." To overcome it, older adults benefit from more protein than younger adults, roughly 1.0–1.4 g/kg, and from slightly larger per-meal doses (25–40 g) to reach the leucine threshold. Combined with resistance training, adequate protein is one of the most powerful tools for preserving independence, strength, and bone health with age.

Protein during pregnancy & breastfeeding

Protein needs rise during pregnancy to support the growth of the baby, placenta, and maternal tissues — generally an extra ~25 g/day in the second and third trimesters (about 1.1 g/kg or more). Protein timing & distribution

Total daily intake is king, but how you spread protein still matters. Muscle protein synthesis responds best to 20–40 g doses spaced every 3–5 hours. Splitting protein evenly across 3–5 meals outperforms cramming most of it into one meal. The old idea of a narrow 30-minute "anabolic window" after training has been largely overturned — a meal within a few hours is plenty for most people, and a pre-sleep protein feeding can support overnight recovery.

Protein quality & sources

Quality reflects a protein's amino-acid profile and how well you digest it (measured by DIAAS or the older PDCAAS). Animal proteins — eggs, dairy, meat, fish — are "complete" and highly digestible. Most single plant proteins are lower in one amino acid (grains in lysine, legumes in methionine), which is why variety matters on plant-based diets. Whole-food sources also bring iron, zinc, B12, omega-3s, and fiber that powders don't.

Supplements & powders

Protein powder is convenient, not magic — it's simply an easy, cost-effective way to hit your target when whole food isn't practical. Whey is fast-digesting and leucine-rich; casein is slow and good before bed; plant blends (pea + rice) suit vegans well. You don't need supplements if you can meet your needs with food. Aim to get the majority of protein from whole foods and use powder to fill gaps.

Common protein myths

"High protein damages your kidneys." In people with healthy kidneys, higher protein intakes have not been shown to cause harm. This caution applies to those with pre-existing kidney disease, who should follow medical advice.
"Your body can only use 30 g of protein per meal." Your body absorbs all of it; the ~20–40 g figure is about maximizing the muscle-building signal per meal, not absorption. Larger doses are simply used more slowly.
